12-Minute Desk-Day Mobility Routine
Purpose and limits
This general movement sequence is intended as a comfortable break from prolonged sitting. It does not diagnose the cause of stiffness or treat an injury. Stay within an easy, pain-free range and skip any movement that feels wrong.
Routine
| Time | Movement | Guidance |
|---|---|---|
| 1 min | Easy walk or march | Breathe normally and loosen shoulders |
| 2 min | Seated or standing chest rotation | Turn gently from the upper back; 4–6 each side |
| 2 min | Wall-supported overhead reach | Reach only as far as comfortable; 5 slow breaths |
| 2 min | Shoulder blade circles | Small smooth circles, then reverse |
| 2 min | Hip hinge and gentle side shift | Keep movement easy; use a chair for balance |
| 2 min | Supported calf and ankle rocks | Move slowly without bouncing |
| 1 min | Comfortable walk and check-in | Notice ease, not a forced range target |
Options
If standing is uncomfortable, perform the rotation and shoulder circles seated. If overhead reach causes pinching or discomfort, keep hands below shoulder height and use a gentle wall slide only if it feels easy. The routine can be shortened to three movements during a busy day.
Progression
Repeat the routine on several workdays and note which movements feel comfortable. Increase range only gradually and only when the previous range remains easy. Do not add intensity simply to make the routine feel more productive.
Stop cues
Stop for sharp pain, numbness, dizziness, weakness, or symptoms that worsen. Seek qualified clinical guidance for persistent, new, or concerning symptoms, or before exercise if medical restrictions apply.
Next step
Try the seated rotation and wall reach at an easy range. Record what felt comfortable and any movement you chose to omit, then adjust the sequence around that feedback.

About this skill
Mobility & Flexibility Studio
Build Personalized Movement Programs.
Create gentle, goal-specific mobility and flexibility routines based on the user's movement goals, experience, available time, environment, comfort, and preferences. Distinguish general movement practice from rehabilitation or clinical care.
Workflow
Clarify the desired activities, schedule, movement history, equipment, and restrictions. Build a short sequence with position, duration or repetitions, breathing cues, comfortable range, and transitions. Offer easier options and a progression based on comfort and consistency, not forced range. Include a brief way to notice changes in ease of movement.
Avoid diagnosing causes of stiffness or prescribing treatment. Never encourage forcing a stretch or working through sharp pain, numbness, dizziness, or unusual symptoms. Refer persistent or concerning symptoms to a qualified clinician.
