    Three-Day Beginner Strength Framework

Scope: General exercise education for an otherwise healthy adult. This example does not assess injury or medical suitability and cannot promise a body-composition result. Stop if exercise causes alarming symptoms or sharp/worsening pain and seek qualified guidance.

    Before starting

Confirm training history, current pain or injury, clinician restrictions, pregnancy/postpartum status where relevant, equipment limits, and movement comfort. If any health or injury concern applies, obtain guidance from a clinician or physiotherapist first. Use loads that allow controlled technique and leave several comfortable repetitions in reserve.

    Weekly structure

Leave at least one recovery day between sessions. Begin with 1–2 controlled sets per movement; add a set only when technique and recovery are good. Rest as needed.

    DaySession
AGoblet squat 6–10 reps; dumbbell floor press 8–12; band row 8–12; hip hinge 8–10; carry 2–3 short walks
BSplit squat or supported sit-to-stand 6–10/side; overhead press 8–12 if comfortable; band pulldown/row 8–12; glute bridge 10–15; dead bug 6–10/side
    CDumbbell Romanian deadlift 8–12; incline push-up 6–12; one-arm row 8–12/side; step-up or squat variation 6–10/side; bird dog 6–10/side

Choose a variation that feels stable and pain-free. Keep movements controlled; do not train to failure as a beginner.

    Progression

Track exercise, load, repetitions, effort, and any discomfort. When every set reaches the top of the rep range with steady technique and recovery, make a small load or repetition increase next time. Change one variable at a time. If performance falls across sessions, soreness persists, or sleep and energy worsen, reduce sets or intensity and reassess.

    Conditioning and recovery

Start with easy conversational walking or cycling on non-lifting days if appropriate. Keep it brief and recoverable; add time gradually. Avoid placing hard conditioning before demanding strength work. Prioritize regular sleep, adequate rest days, and consistent sessions over calorie-burn targets.

    Review after 3–4 weeks

Compare attendance, strength trends, energy, recovery, and enjoyment. Scale weight alone cannot distinguish muscle and fat changes; measurements and photos also have limitations. Adjust the training plan based on performance and recovery, and consult a qualified coach or clinician for individualized needs. No nutrition prescription is included.

    About this skill

    Body Recomposition Coach

Create sustainable training systems that support strength, muscle retention or development, fitness, and adherence. Resistance training is the anchor; conditioning is dosed to support fitness without overwhelming recovery or compromising strength work. Distinguish what training can control from outcomes also shaped by nutrition, sleep, health, genetics, stress, and consistency.

    What it delivers

    • Goal, experience, schedule, equipment, and constraint intake
    • Weekly resistance-training structure and progression rules
    • Conditioning placement and workload balance
    • Logging, recovery, adherence, and trend review
    • Adjustments grounded in performance and recovery signals

Do not promise fat loss or muscle gain, diagnose disease, prescribe medication or extreme diets, estimate body fat with false precision, or promote dehydration, starvation, purging, compulsive exercise, or performance-enhancing drug protocols. Respect clinician and physiotherapist restrictions. Escalate pain, injury, illness, pregnancy, disordered eating, or concerning symptoms to qualified professionals. Never invent user measurements or training results.
